Casein at night: who it really helps, and why
In brief
Evening casein has a real value, provided you know which one. In a trial using isotope tracers in 36 men, taking it before bed improved the body’s protein balance overnight, and the amino acids supplied were indeed built into muscle protein. What that same trial does not find is a rise in muscle synthesis attributable to the timing in people who are already well fed: in other words, the value lies in the day’s total protein, not in a magic overnight window. In older people, this evening serving is in fact a validated strategy, because it does not blunt the next day’s appetite.
The advice is everywhere: 30 to 40 g of casein before bed, to “feed the muscle all night”. It rests on an appealing image, that of the slow protein releasing its amino acids over eight hours, and on a handful of studies copied from one article to the next.
Research has since sharpened the picture. A more recent, more rigorous and rarely cited trial shows exactly where the benefit lies. This article sorts it out: what evening casein delivers, when it is most useful, and what not to expect from it. It is for information and does not replace professional advice.
Casein and whey: two speeds, one milk
The basic difference
Milk contains two large families of protein. Whey is soluble and digests fast: it raises amino acids in the blood quickly. Casein curdles on contact with stomach acid and forms a gel that empties slowly, spreading the release over several hours. That is where the idea of the “night protein” comes from.
The appealing reasoning
Since sleep is a fast of seven to eight hours, a slow protein taken just beforehand seems logically designed to fill that gap. The reasoning holds on paper. It still had to be checked, and that is exactly what research did.
The trial the search results never cite
A protocol that is hard to fault
Thirty-six young, healthy men followed a full day of standardised eating, then a resistance training session in the evening. Thirty minutes before bed they were randomly given 30 g of casein, 30 g of casein with 2 g of leucine, or a calorie-free placebo. Labelled amino acids and muscle samples made it possible to measure directly what happened in the muscle during the night[1].
The result
Muscle protein synthesis rates did not differ significantly between the three groups. Neither casein alone nor leucine-enriched casein did better than placebo on that measure. The authors put it unambiguously: taking 30 g of casein before sleep, with or without leucine, does not increase muscle protein synthesis rates during overnight recovery after exercise[1].
Why this matters
This is not a small isolated study contradicting a consensus. It is one of the most technical pieces of work in the field, with isotope tracers and biopsies, and it addresses precisely the product’s central promise. A day of standardised eating also means participants already had adequate protein intake: that is probably where the explanation lies, and we come back to it below.
What evening casein actually does
A better overall protein balance
The same study did not conclude that it was useless, and it would be dishonest to imply otherwise. Two positive results stand out: taking protein before bed improved the body’s net protein balance overnight, and the amino acids from that serving were indeed built into muscle protein[1].
The right way to read that
Evening casein is not a trigger for overnight muscle growth. It is an extra opportunity for intake, at a time when you normally eat nothing. What counts is therefore not a magic hour, it is the day’s total protein. Put another way: it is when the daily intake is not reached that the evening serving delivers most, and that is exactly where it belongs.

Does casein help you sleep?
A common confusion
Many searches for “casein and night” in fact come from people looking for a sleep aid, not muscle gain. The confusion comes from tryptophan, an amino acid found in milk proteins and a precursor of serotonin and then melatonin, from which it is inferred rather too quickly that a glass of milk sends you to sleep.
What to make of it
No data allow casein to be presented as a way of improving sleep, and a food supplement neither treats nor prevents a sleep disorder. If falling asleep or waking at night is your main difficulty, that is a different subject, addressed through sleep hygiene and, if needed, with a doctor. Taking a large dose of protein just before bed can also be uncomfortable for some people.
Where the value is clearest: after 60
The real problem in later life
With age, maintaining adequate protein intake becomes difficult: reduced appetite, smaller meals, protein often concentrated in a single meal. The overnight period has therefore been identified as a window for adding protein without weighing down the day’s meals.
The objection to settle
One legitimate worry remained: does drinking 40 g of protein in the evening risk blunting appetite the next morning, and so cancelling the benefit? A crossover trial in twelve people aged around 71 compared a protein drink, a carbohydrate drink of the same calorie content, and water, before bed[2].
The result
No difference in appetite or energy intake at breakfast between the groups, and no difference in resting metabolism or the blood markers measured[2]. The authors conclude that taking protein before bed is a viable strategy for increasing daily protein intake in older people. It is a small study, but it answers precisely the only real practical objection.
In practice, what to do with all this?
Start with the total
The useful question is not “when should I take my protein” but “am I reaching my daily intake”. As long as that total is not reached, the timing is a detail. Once it is, spreading it across the day becomes fine-tuning, and the evening serving is one option among others.
The figure that sets the target
A meta-analysis of 49 randomised trials covering 1,863 healthy adults measured what protein supplementation actually delivers during prolonged resistance training. It significantly increases strength and lean mass, as well as muscle fibre size[3]. Protein supplements are therefore not superfluous: they do make a difference when the training is there.
Above all, this analysis provides a rare numerical benchmark: beyond a total intake of around 1.6 g of protein per kilogram per day, no additional gain in lean mass was observed[3]. That is the concrete target, and that is also why the question of timing comes after that of the total: as long as that threshold is not reached, it is what to aim for; once reached, adding more brings nothing. Two useful nuances: the effect of supplementation declines with age and is more marked in people who already train.
When the evening serving makes sense
Mainly in three cases: when the day has ended below the protein target, when training takes place late and the next meal is far off, and in older people whose appetite limits intake. In other situations it is a comfortable habit, with no demonstrated effect on overnight muscle synthesis.
Casein or whey in the evening?
Given these data, the question loses much of its interest. Since overnight synthesis was not increased by casein in the most rigorous trial, choosing your evening protein by its digestion speed is more about personal comfort than performance. The sensible criteria become digestive tolerance and taste.
Hold on to the nuance, which is more interesting than the myth. Evening casein improves the night’s protein balance and its amino acids do reach the muscle, but it does not increase muscle protein synthesis in people who are already properly fed. It is a means of reaching your total, not a magic lever tied to the clock.

Will yoghurt or cottage cheese do?
They are naturally casein-rich sources, and nothing in the data argues for powder over food. If the aim is to add protein at the end of the day, a dairy product will do, with the advantage of supplying other nutrients. The choice between food and powder depends mostly on convenience, lactose tolerance and the amount of protein actually provided per serving.
Why do you read the opposite everywhere?
Because most content cites the early work on the subject, which had shown an increase in overnight synthesis, without mentioning the later, better-controlled trials. The decisive detail is standardised eating: when the day’s protein intake is already adequate, the evening serving adds no effect of its own. It is a nuance marketing has no interest in passing on.
